Today, we're tackling a question I get more than almost any other: should women train differently, and what, if anything, genuinely needs to change?

Here's what we're covering today: where the industry default actually comes from. The Performance Loop, what's genuinely identical between men and women. The Metabolism Loop, what changes and why it matters more than most women are told, including the hormonal response to training itself. The Recovery Loop, the piece almost nobody accounts for. There's a pattern almost every woman recognizes: cardio and light weights. Ask around, and you'll hear it described as the "safe" workout, over and over. It's practically the default setting.

Maya isn't one person. She's a composite of several women I've coached, because I've had this exact conversation more times than I can count.

Maya had been running that default for over a decade when she walked into my gym. Thirty minutes on the treadmill, a few sets of the lightest dumbbells in the rack, out the door.

First time I asked her to go heavy, she said, "I'll take it easy, I don't want to get injured." Which made total sense. It's exactly what she'd been trained to believe.

Six months later, Maya was deadlifting more than her own bodyweight. She stood differently, moved differently, and no longer approached the weight room as somewhere she needed to be protected from.

That conversation captures the problem this entire episode is about. So let's answer it properly: should women train differently?

Same principles. Different context.

If "differently" means an entirely different rulebook, no. If it means the same principles applied with an understanding of female physiology, absolutely.

The context also changes across life. A teenager learning movement, a woman training around pregnancy, someone returning after childbirth, a woman navigating perimenopause, and an active woman in her seventies may all use the same fundamental patterns. But their starting point, recovery, symptoms, loading and progression may look different.

THE PERFORMANCE LOOP: WHERE IT'S ACTUALLY THE SAME

Let's clear away some of the biggest myths, because there are a lot of them.

Myth one: women need high reps, light weight, "toning." What people call "toning" is really building or maintaining muscle while reducing body fat. Light weights can build muscle when the sets are genuinely challenging. But if the goal is greater strength and stronger bones, progressively heavier loading needs a place in the program.

Myth two: lifting heavy makes women bulky. Lifting heavy does not accidentally make someone a bodybuilder. Significant muscular size takes sustained progressive training, adequate nutrition, favourable individual biology, and a considerable amount of time. It does not happen because you picked up a heavier dumbbell three times a week.

And here's the deeper point underneath that reassurance. Even if training did change your build, that's not a failure outcome. This isn't about staying small enough to be acceptable. It's about what your body can do.

Myth three: women need "women's programs." Progressive overload, adequate protein, and enough recovery between sessions remain foundational regardless of sex. The exact amount and application still depend on the individual. A well-built program is a well-built program.

Myth four, and this one's rarely challenged: many women rely entirely on Pilates, yoga, barre, or other low-intensity group classes and assume that counts as their strength training.

To be clear, none of those is bad. They can improve mobility, control, and breathing, and in some cases muscular endurance. Pilates in particular can build genuine core and postural strength, especially reformer-based work with adequate resistance.

But most of these formats aren't loaded heavily enough, or progressively enough, to drive the adaptations this episode has been building the case for. They don't reliably build the bone density protection of heavy resistance training. They don't typically build the muscle mass that supports metabolic health. And for most people, they don't progressively overload in a way that produces meaningful strength gains over time.

The problem isn't the class. It's mistaking movement for training. If Pilates or yoga is something you love alongside two or three real strength sessions a week, that's a genuinely well-rounded week. If it's the only thing standing in for strength work entirely, it's quietly doing the same job as those light dumbbells: keeping you moving, without ever asking your body to adapt.

Two more things worth knowing, because most training content skips them. On average, women can show greater fatigue resistance than men during some submaximal tasks, although the size of that difference depends on the exercise, muscle group and individual. And relative strength in the upper body compared to the lower body often differs from men's, which is a real, practical reason upper-body work deserves more attention in a lot of women's programming. Not a different rulebook. Useful information within the same one.

Now the structural side of Performance: bone density and injury patterns. Bone health becomes increasingly important through midlife. Bone loss can begin to accelerate during the menopausal transition and becomes especially important after menopause. Resistance training is one of the most well-supported interventions for protecting bone density long-term. That makes strength training closer to preventative medicine than a cosmetic choice.

Women experience a higher rate of ACL injuries in several sports. The reasons appear to be multifactorial: anatomy, movement mechanics, neuromuscular control, training exposure, and possibly hormonal influences may all contribute. That's not a reason to avoid athletic training. It's a reason to include good landing mechanics, progressive strength, and appropriate preparation.

Pregnancy and childbirth can leave pelvic floor or abdominal changes that continue affecting lifting years later. Leaking, heaviness, pressure, pain, or difficulty controlling a brace should not simply be accepted as normal. They're reasons to seek an assessment from a qualified pelvic health physiotherapist, not reasons to abandon strength training.

There's also a cognitive case that gets left out entirely. Resistance training has been linked to better brain health and cognitive function over time, not just physical outcomes. This isn't just about the body you keep. It's about the mind you keep.

THE METABOLISM LOOP: WHAT ACTUALLY CHANGES

Metabolism is where the biggest myth about women's training really lives, and it's rarely even framed as a myth.

Muscle isn't just about strength. It's metabolically active tissue. The more of it you carry, the more it helps support healthy metabolism and blood sugar regulation.

Through the menopausal transition, changes in hormones, sleep, activity, fat distribution and lean mass can all affect metabolic health. None of that means a woman's metabolism is broken, and none of it is a moral failure.

Cardiovascular disease remains one of the leading causes of illness and death among women, yet many women still underestimate their own risk. Resistance training carries real, measurable cardiometabolic benefit, alongside anything cardio-based.

For many women, the answer isn't simply eating less and doing more cardio. Building and preserving muscle becomes an increasingly important part of the solution.

There's another myth that specifically targets women in marketing more than almost any other: spot reduction. The idea that a hundred crunches will burn belly fat, or that inner-thigh exercises will slim your thighs specifically.

Fat loss doesn't work that way. When you're in an energy deficit, your body draws on fat stores based on genetics, hormonal patterns, and individual biology, not based on which muscle you just trained. Doing endless targeted "toning" exercises for one body part doesn't preferentially burn fat from that area.

This myth is exactly why the light weight, high reps, "problem area" industry default exists. It sells thousands of repetitions of exercises that build almost no muscle and burn almost no meaningful fat, aimed at a mechanism that doesn't exist.

The actual strategy is boring, and it's the same one already covered: build muscle broadly through progressive resistance training, manage overall energy balance, and let fat loss happen as a whole-body process. There's no shortcut through the side of your thigh.

THE HORMONAL RESPONSE

Here's what actually happens hormonally when a woman strength trains, because this deserves more than a one-line reassurance.

When a woman strength trains, several hormones change temporarily, including growth hormone, testosterone and cortisol. But those short-term changes aren't what determine who builds muscle. Long-term adaptation comes from repeatedly challenging the muscles, recovering well, eating enough protein and allowing the body to adapt over time. That's why women don't accidentally become bodybuilders, not because of one hormone response, but because muscle takes years of consistent training, adequate nutrition and individual biology.

More importantly, consistent strength training improves insulin sensitivity, meaning your body needs less insulin to manage blood sugar. That effect compounds over months, not workouts.

It also has a meaningful relationship with cortisol. A single hard session temporarily raises cortisol, which is normal and part of adaptation. But when training repeatedly exceeds your ability to recover, performance, sleep, mood, soreness and motivation can all start moving in the wrong direction. That's exactly why the Recovery Loop isn't optional.

None of this happens overnight. It's a slow, compounding adaptation, not an event, which is exactly why consistency matters more than intensity for most women starting out.

THE RECOVERY LOOP

Recovery is the loop almost nobody factors in when they talk about women's training, and it's not just about rest days.

It's the actual rest between sessions. Sometimes a lighter week can help when fatigue has accumulated, but how often depends on the individual, their training history and everything happening outside the gym.

Energy, strength output, and recovery capacity can shift across a monthly cycle. That's not a reason to stop. It's information you can train with, the same way you'd account for sleep or stress. Some women notice meaningful patterns; others notice very little. The goal isn't to impose a cycle-based program on every woman. It's to track your own symptoms and adjust when your body gives you a genuine reason.

Sleep itself often gets disrupted through perimenopause and menopause, night sweats, hormonal shifts, and that has a direct, compounding effect on how well a body recovers between sessions.

Iron deficiency is also far more common in women than men, largely from menstrual blood loss, and low iron shows up as exactly the kind of fatigue that gets misread as "just needing to try harder," instead of what it actually is: a recovery input that needs addressing. Persistent, unexplained fatigue deserves proper assessment rather than guesswork, and iron supplements should not be taken blindly.

None of that means train less. It means the recovery side of the equation deserves the same attention as the training side, which, for most women, it never gets.

THE ENVIRONMENT LOOP

Environment is everything around you shaping your decisions before you're even aware you're making them, and this loop is running underneath almost everything else in this episode.

For much of the history of exercise science, women were underrepresented in research, and generations of women were steered away from strength training, told the weight room was for someone else. That's not biology. That's environment design, and it shows up as if it were a biological limit.

Even now, ask a woman deadlifting heavy what people say to her, and you'll often hear some version of, "What are you training for?" As if strength needs an event to justify it.

That's the Environment Loop. Not the gym itself. Everything around the gym that decides who it was really for.

If walking into a weights area still feels intimidating, that's the environment talking, not a sign you don't belong there. Off-peak hours, a single session with a coach to learn the basics, or bringing a friend for the first few weeks all lower that barrier fast.

WHAT THIS LOOKS LIKE IN PRACTICE

So what does a strong women's program actually look like? It isn't a men's program with lighter weights, and it isn't a completely different system. It includes the major human movement patterns: squat or lunge, hinge, push, pull, carry, and brace. It trains the whole body, progresses gradually, and gives the body enough recovery to adapt.

For many women, two or three well-designed strength sessions each week is a strong starting point. Start with loads you can control. For most working sets, stop when you feel you could still perform roughly one to three controlled repetitions with good technique. If you're completely new, begin more conservatively while you learn the movements. Then gradually add a repetition, improve the movement, or increase the weight.

Keep cardiovascular exercise, because your heart needs training too. Eat enough to support the work. And adjust for pain, symptoms, pregnancy, recovery, or medical needs, not because someone decided women should stay light.

One more thing worth knowing before you start: strength shows up before your body does. Most women feel measurably stronger within a few weeks. Visible changes in body composition usually take a few months of consistency. If you're chasing the mirror in week two, you're measuring the wrong thing at the wrong time.

THE IDENTITY LOOP CONNECTION

Here's what's actually happening underneath all four of those loops, and it's not really about training at all.

The fragility narrative runs deep. Be strong, but not too strong. Take up space, but not too much of it. It's not really about muscle. It's about permission.

A woman who strength trains through her 40s, 50s, and beyond isn't just building muscle. She's protecting the bone density that keeps her upright decades from now. She's protecting the metabolic health that can become harder to maintain through midlife. She's building the functional strength that decides whether she's carrying her own groceries and getting off the floor unassisted at 80. Or not.

That's not a women's issue. That's a longevity issue that happens to have been underserved for half the population.

One more thing worth knowing: strength isn't a finished project; it's a maintained state. Miss a week, even a month, and you haven't failed. You've paused. The body adapts back quickly once you return. That's not an excuse to quit. It's a reason not to catastrophise a break.

Maya's weakest loop was never Performance. It was Identity. The story she believed about what her body was allowed to do was capping every other loop before she even touched a weight.

You can have a well-fueled Metabolism Loop, a well-managed Recovery Loop, and still be capped by a belief you've never examined. That's true whether you're a man or a woman. It just shows up differently depending on which story you were handed.

OUTRO / CLOSE

So no, women don't need different principles. They often need a different application of the same evidence-based principles, shaped by their physiology, life stage, symptoms, and training history.

Same principles. Different context.

Your action this week: next time you catch yourself downgrading the weight before you've even tried it, ask which loop is actually making that decision. Is it Performance? Is it genuinely Recovery? Or is it Identity, quietly deciding for you before you've picked up the bar.

The women behind Maya's story still train heavy. But the biggest weight they lifted was the belief that strength wasn't for them.

If you've been told to stay light, stay small, stay safe, that was never about your body's limits. That was a story. And stories are the one thing in this framework you get to rewrite yourself.
